Movement Is Medicine
7-day beginner workout plan
A no-gym, no-equipment fitness foundation plan for the midlife adults who wish to start getting active but dont know where or how to start. This simple 7-day plan will guide your steps toward the road that will get you fit!
Let's start today!
If you're starting (or restarting) your fitness journey after 50,you're in exactly the right place. This isn't a punishing bootcamp — it's a gentle, structured introduction to the kind of movement that protects your strength, yourjoints, and your independence for decades to come.
Every exercise in this plan can be done at home, with no equipment required (investing in a resistance band is recomended for some of the exercises, but you can also use a towel to help you get the feeling of the exercise).
You'll move your body in the four ways it's designed to move: pushing, pulling, hinging, and balancing — while building the habit of consistency, which matters more than intensity at this stage.
This plan follows my core philosophy, The Power of Three:
-
1 - MOVE MORE Consistent, mindfuldaily movement to keepjoints fluid and energyhigh.
-
2 - LIFT MORE Targeted resistance tobuild strength andprotect bone density.
-
3 - EAT BETTER Nourishing whole foodsthat sustain energywithout deprivation

Chair Squats
2 sets × 10 reps

Use a sturdy chair behind you for confidence. Stand fully between reps.
Push-Ups (standing)
2 sets × 10 reps

Hands shoulder-width on the wall or a table, step feet back for more challenge.
Standing March
2 sets × 20 steps

Lift knees toward hip height. Hold a counter for balance if needed.
Seated Row (towel)
2 sets × 12 reps

Loop a resistance band or a towel around your feet, pull elbows back, squeeze shoulder blades.
Standing Side Bend
2 sets × 10 each side

Slow and controlled — this is mobility, not a stretch race.
